The Gut-Brain Axis: What’s Real vs. Overstated

The vagus nerve is a two-way highway running between your gut and your brain. That much is settled science. What most articles leave out is which direction most of the traffic flows: roughly 90% of vagus nerve fibers carry information from the gut to the brain, not the other way around [1]. Your gut isn’t just passively receiving instructions from your brain — it’s a major source of information that your brain spends a lot of effort interpreting.

That imbalance matters because it changes where you should look for leverage. If the gut is sending more information to the brain than the brain sends back, then the quality of that gut-based information plays a big role in your baseline mood and thinking. The real question is what actually improves that information.

The answer isn’t what the supplement aisle wants you to believe.

Your gut bacteria do influence how your body makes certain brain chemicals. Some bacterial species produce GABA, serotonin building blocks, and short-chain fatty acids that cross into or affect the blood-brain barrier. But the evidence that swallowing a capsule of freeze-dried bacteria reliably improves mood or thinking in healthy adults is surprisingly weak. A 2023 review in Nutrition Reviews found that most of the positive results for probiotic supplements came from studies funded by the companies selling them, and the effects were small to negligible in healthy people [2]. The studies that do show a benefit tend to be small, short, and funded by whoever makes the product being tested.

That pattern isn’t proof of fraud. It’s proof that the science isn’t nearly as settled as the marketing makes it sound.

Here’s what the actual data supports: variety in your dietary fiber.

The American Gut Project, one of the largest microbiome studies ever done, with over 11,000 participants, found a clear relationship between how many different plant species someone ate each week and how diverse their gut microbiome was [3]. People who ate more than 30 different plant species a week had noticeably more diverse gut bacteria than people who ate fewer than 10. That diversity isn’t just an abstract number — it predicts resilience. A more diverse microbiome bounces back more easily from diet changes, antibiotics, and infections. It’s the closest thing to a universal marker of gut health that researchers have.

The thing that actually moves that number isn’t a supplement. It’s counting. If you aim for 30 different plant species a week, you’re naturally pushed to add variety to your diet in ways no pill can match. Every herb, spice, grain, nut, seed, fruit, and vegetable counts. A teaspoon of oregano in your pasta sauce counts. A handful of almonds counts. The variety itself is what helps.

How fast this changes also matters — and it’s encouraging news. Researchers at Harvard showed that switching between plant-heavy and animal-heavy diets produced measurable shifts in gut bacteria within 24 to 48 hours [4]. That’s faster than most people expect — and it means both the harm from a poor diet and the benefit from a better one show up quickly. Waiting for “the right time” to eat better actually works against you here. Changes you make this week are already reshaping your gut ecosystem by the weekend.

There’s a real place for probiotics — recovering after antibiotics, certain gut conditions, and specific medical situations show genuine benefit [5]. But for a healthy adult trying to improve brain function through gut health, the priority should be flipped from what most marketing suggests: fiber diversity first, prebiotic foods second, probiotic supplements a distant third.

Your gut-brain connection doesn’t need a protocol. It needs a grocery list with more variety on it. The highest-impact thing you can do for your brain through your gut isn’t something you buy — it’s something you eat. More plants, more kinds of plants, more often. That’s the signal your vagus nerve is actually waiting for.
