Consumer sleep trackers have created a generation of people who believe they know how well they slept based on a number their wrist reported the next morning. That number is often wrong. And the number that actually matters is the one most people ignore.
The core problem with wearable sleep data is that consumer devices estimate your sleep stages using heart rate and movement, not brain waves. The gold standard — polysomnography, or PSG — measures brain activity directly with an EEG. Consumer wearables guess at sleep from secondary signals instead. Their accuracy for sleep staging compared to PSG is only moderate, and most devices consistently overestimate total sleep time and underestimate how long it took you to fall asleep [1]. You aren’t actually getting sleep data. You’re getting motion and heart rate data that an algorithm has labeled “sleep.”
But the bigger issue is that the number most people fixate on — total sleep time — isn’t the strongest predictor of how they’ll feel the next day. Sleep timing consistency is.
The Sleep Regularity Index, developed by researchers at the University of Sydney, measures how consistent someone’s sleep-wake schedule is from day to day. Multiple studies have found that sleep regularity predicts next-day mental performance about as well as total sleep duration — and in some studies, even better [2]. Someone who sleeps seven hours a night but at wildly different times will perform worse mentally than someone who sleeps six and a half hours at the same time every night. Consistency makes up for less duration in a way that duration can’t make up for inconsistency.
The reason is disruption to your circadian rhythm. Your internal clock expects sleep at a predictable time. When your sleep timing varies, that clock never fully syncs up. The result is that your internal clock and your actual behavior fall out of step — you’re falling asleep at different biological times, even if you intend to fall asleep at the same clock time. That mismatch hurts sleep quality on its own, regardless of duration [3].
The fix is straightforward: go to bed within a consistent 30-minute window every night, including weekends. “Including weekends” is where most people slip — understandably, since sleeping in on Saturday feels like a reward. But “social jet lag” — the shift in sleep timing between weekdays and weekends — is linked to higher physical stress on the body, worse metabolic health, and lower mood. The weekend lie-in that feels restorative is actually disruptive. Catching up on lost sleep works better by moving your bedtime earlier across the whole week than by sleeping in only on weekends [3].
Does this mean you can never sleep in? No. An occasional extra 30-60 minutes probably won’t cause much disruption. The real problem is the two-to-three-hour shift typical of social jet lag. Circadian disruption tends to kick in around 90 minutes of bedtime variation. Below that, your system adapts. Above that, the costs pile up.
The practical takeaway: pick a bedtime and a wake time. Keep them within 30 minutes every day. That’s the one sleep number that matters most for most people. Everything else — duration, sleep stages, percentage of deep sleep — depends on consistency. Once consistency is in place, duration tends to sort itself out. Without it, no amount of optimizing produces reliable improvement.
This message struggles to get attention because there’s no money in it. Wearable companies sell devices that track sleep stages. Supplement companies sell products that claim to boost deep sleep. “Consistency is free” has no company behind it. But the data is clear: a consistent bedtime is the single most cost-effective thing you can do for sleep quality. No subscription. No device. Just the discipline of picking a time and sticking to it. It being free doesn’t make it any less powerful — it just means no one’s going to advertise it to you.
