Every longevity framework — no matter the brand, the price tag, the celebrity endorsement, or the fancy protocol name — comes down to the same three anchors once you strip away the marketing. The seven-step morning routine becomes consistent wake-up timing. The custom supplement stack becomes adequate protein intake. The biohacking protocol becomes resistance training. The fancy endurance program becomes more than 150 minutes of aerobic activity a week.
Frameworks set themselves apart because standing out is the business model. But biology doesn’t care about standing out. It responds to the same inputs no matter what the program is called — which is good news, because it means you don’t need to find the “right” one.
The first non-negotiable is consistent sleep timing, not just how long you sleep.
Your circadian rhythm doesn’t care about sleeping in on weekends. If your bedtime shifts by more than an hour on average across the week — meaning it moves by more than 60 minutes between work nights and weekends — that’s linked to worse metabolic health, higher inflammation, worse thinking, and higher cardiovascular risk, regardless of your total sleep time . Someone who sleeps 7.5 hours but whose bedtime swings by 90 minutes actually has worse metabolic outcomes than someone who sleeps 7 hours with a consistent bedtime.
The reason is disruption to your body’s internal clocks. The brain’s master clock keeps your liver, muscles, fat tissue, and pancreas all synchronized. When your sleep timing shifts, those organ-level clocks fall out of sync, creating a kind of internal jet lag even if your total sleep time is fine. Your liver expects food at certain times relative to your sleep-wake cycle. When your sleep window shifts, your liver’s chemical processes get out of sync with when you’re actually eating, which leads to worse blood sugar control, altered fat metabolism, and more inflammation.
Consistent sleep timing means going to bed within 30 minutes of the same time, seven days a week. It doesn’t mean you can never stay up late — it means that if you do stay up late on Friday, you wake up at your usual time Saturday morning instead of sleeping in. Your circadian system resets through morning light exposure, not by catching up on sleep.
The second non-negotiable is resistance training with real load.
Muscle mass is the single tissue that most determines whether you can function independently later in life. Preserving it requires actual mechanical strain — load above 70% of your one-rep max — not calisthenics, not yoga, not walking. Two sessions a week at enough load is what produces the signal that prevents muscle loss .
“Real load” means different things for different parts of the body. For your lower body: squats, deadlifts, lunges, or leg press at a weight where the last two reps of each set are genuinely hard. For upper-body pushing: bench press, overhead press, or push-ups with added weight. For upper-body pulling: rows, pull-ups, or lat pulldowns. For your core: exercises that load your spine under tension (deadlifts, farmer carries, weighted planks) rather than spinal flexion under load (crunches).
The minimum that actually works is two sessions a week, three sets per major movement, 6-12 reps per set at 70-80% of your one-rep max. That’s roughly 60-75 minutes a week of resistance training total. Below that, you’re not preserving muscle. You’re exercising — which is fine, but it’s not the same thing.
The third non-negotiable is more than 150 minutes of aerobic activity a week.
The link between how much aerobic exercise you do and your reduced risk of dying from cardiovascular causes is one of the most solid findings in exercise research. The benefit picks up meaningfully around 150 minutes a week of moderate-intensity aerobic activity, and it keeps adding up up to roughly 300 minutes a week . Below 150 minutes, you still get some benefit, but it’s much smaller. Above 300 minutes, the extra benefit tapers off.
“Moderate intensity” means roughly 65-75% of your max heart rate, or a 3-4 out of 10 on perceived effort — the pace where you can talk in full sentences but couldn’t comfortably sing. This is often called Zone 2 training. It doesn’t have to be running. Cycling, swimming, rowing, incline walking, or any steady, rhythmic activity in that heart rate zone counts.
The order matters. Sleep comes first because it drives the hormonal and circadian foundation that determines whether strength training and aerobic work actually produce results. Strength comes second because it preserves the tissue that determines whether you stay independent later in life. Aerobic activity comes third because heart disease is the leading killer, but someone with good muscle mass and poor cardiovascular fitness generally does better than someone with the reverse.
Counterpoint: what about nutrition? Nutrition isn’t a separate, fourth pillar — it’s built into all three. Your sleep timing determines when you eat (your feeding window). Resistance training needs enough protein (1.6 g/kg minimum) to actually produce the muscle-preserving effect. Aerobic training needs enough carbohydrate available to fuel sustained effort. There’s no serious health framework where nutrition stands alone as a fourth factor — it’s the fuel and raw material for the other three. Eating whole foods, getting enough protein, and lining up your eating with your circadian rhythm is the nutritional side of these three pillars, not a separate protocol on top of them.
Bettering Me’s framework isn’t really a framework. It’s a sequence. Fix your sleep timing first. Build strength second. Build up aerobic volume third. Give these three things six months before spending a single dollar on anything else. Frameworks come and go because they need to look different from the last framework to sell. These three non-negotiables don’t change, because they aren’t products. They’re biology — and that’s actually the reassuring part.
