You have probably heard this advice before: don’t check your phone in the first hour after waking up. Keep the morning analog. No email, no news, no Slack.

The usual reasons given are psychological: it ruins your sense of presence, it floods you with other people’s priorities, and it makes it harder to think your own thoughts before you start consuming someone else’s. All of that is true. But there’s a physical reason underneath it, and it’s worth knowing, because once you understand the mechanism, the habit gets much easier to keep.

The real reason an analog first hour works is that the first sensory input of your day sets the course of your HPA axis — the hypothalamic-pituitary-adrenal system that controls your stress response — for the next 12 hours. If the first input is a work email, a news headline, or a Slack notification, you start the day in a state of stress activation. If the first input is natural light, quiet, and your own thoughts, you start the day with a properly calibrated cortisol awakening response.

That difference shows up in your nervous system before you ever feel it in your mood.

The Cortisol Awakening Response Is Not Optional

Every morning, your adrenal glands release a burst of cortisol in the 30 to 45 minutes after you wake up. This is called the cortisol awakening response, or CAR — a well-documented process that prepares your brain and body for the day ahead [1]. It’s not optional, and it isn’t a sign of stress. It’s a biological signal that you’ve fully transitioned from sleep to being awake.

What is optional — and what most people get wrong without realizing it — is what happens to the CAR after it peaks.

The CAR is designed to follow a natural pattern: a sharp rise in the first 30 minutes after waking, a peak around the 45-minute mark, and then a gradual decline through the afternoon and evening, reaching its lowest point at bedtime. This pattern is controlled by the suprachiasmatic nucleus, your body’s internal clock, and it responds to light exposure, anticipated stress, and the first mental demands of the day [2].

When the first demand you place on your brain is reactive — reading, processing, deciding — the CAR gets extended or spikes again. Your cortisol stays higher for longer, and the gradual decline gets blunted. Your baseline settles at a higher level, and by evening, your cortisol may still be high enough to delay falling asleep and lower the quality of your sleep.

When that first demand is absent — when you give yourself an hour without any mental workload — the CAR completes its natural arc and drops to the baseline that carries you through the rest of the day. Your stress-response system finishes its startup routine and settles into a steady, maintained state.

The Phone as a Stressor

Checking your phone within minutes of waking up is not a neutral act. It’s a cognitive demand, and your nervous system treats it as a possible threat, because that’s what it evolved to do with unexpected information.

It’s the same mechanism behind “screen apnea”: your brain reads the sudden flood of unpredictable information as a low-level alarm [3]. It doesn’t matter whether the notification is good news, bad news, or nothing important — processing new information within minutes of waking activates the same alert circuits your brain uses for anything unexpected, all day long.

The CAR is known to react to anticipated stress — just expecting a demanding day is enough to raise and extend the cortisol response, even before anything actually happens [2]. Checking your phone within minutes of waking sends exactly that signal: proof that today will be reactive, demanding, and out of your control, before you’ve even had a chance to set your own intention for it.

The cortisol difference from any single morning is small, so don’t panic about one bad start. What matters over a 40-year career is the overall direction, not any one morning’s reading.

What the Analog First Hour Actually Does

An analog first hour won’t necessarily make you feel calmer right away — that’s a side effect, if it happens at all. What it reliably does is protect the CAR from an early spike that would otherwise flatten your cortisol curve for the rest of the day.

The routine is specific because the biology behind it is specific. Here’s exactly what to do:

  1. Get your eyes on natural light within 30 minutes of waking. Morning light is the strongest signal that sets your body’s internal clock. Bright outdoor light in the first hour after waking does more than anything else to set your circadian rhythm and your CAR pattern [4]. Indoor lighting isn’t strong enough — it’s 10 to 100 times dimmer — so step outside if you can.
  1. Hold off on information for the first 60 minutes. No phone, no computer, no news, no messages. The point isn’t relaxation for its own sake. It’s giving the CAR enough time to peak and start its natural decline before you add reactive mental work on top of it.
  1. If you want something to do, pick up a book — not a screen. A physical book doesn’t trigger the same alarm response as a screen, because it lacks the unpredictable rewards — notifications, scrolling, refreshing — that keep your stress-response system engaged. The format matters more than you’d expect.

The Cumulative Signal

One analog morning, on its own, won’t do much. The benefit builds over time — it’s not something you’ll feel in the moment. Most people who try this for a single day notice nothing and write it off as overhyped. That reaction is understandable, and it doesn’t mean the routine failed.

But the cumulative effect of six months of protected morning hours is not subtle. It shows up in the shape of your daytime cortisol curve, in how quickly you fall asleep at night, and in the simple, practical feeling of having more mental energy before the first interruption of the day arrives. The person who hasn’t checked their phone by 7:30 AM has a different nervous system by December than the person who checked it at 6:15 — not because they tried harder, but because they protected one window of time, consistently.

The analog hour isn’t a productivity hack, and it isn’t a mindfulness practice. It’s a structural change to the single most sensitive window of your daily cycle. The first hour of the day sets the program your HPA axis follows for the next 23 hours. What you put into that hour shapes everything built on top of it — and you don’t have to get it perfect to get the benefit.
